What is creatine and why does your body need it?
Creatine is a compound your body produces naturally from three amino acids: arginine, glycine and methionine. It is stored primarily in skeletal muscle as phosphocreatine, where it acts as a rapid energy reserve for high-intensity activity.
When you perform any explosive or intense movement, your muscles burn through ATP almost instantly. Phosphocreatine donates its phosphate group to replenish ATP, extending the time you operate at full output before fatigue sets in.
The problem is that natural storage levels are limited and dietary intake is low unless you eat large amounts of red meat or fish daily. Supplementation raises muscle creatine stores by up to 40%, which translates directly into measurable performance gains.

The liver, kidneys and pancreas produce roughly 1 to 2 grams of creatine per day. Your muscles can store approximately 120 to 140 grams in total. Most people are operating at 60 to 80% of their maximum creatine capacity.

Can you get it from food?

Why creatine monohydrate and not something else?
The supplement industry has produced dozens of creatine variants over the years. Creatine HCL, buffered creatine, creatine ethyl ester, creatine citrate. The marketing is compelling. The evidence is not.
Creatine monohydrate has been studied for over 30 years. It has the largest body of evidence by a significant margin. No other form has been shown to be more effective at raising muscle creatine stores. Several have been shown to be less effective.
It is also the most cost-effective and the most stable. When you see another form being marketed as superior, the question to ask is: superior in what peer-reviewed trial, against what comparator, at what dose?
Do you need a loading phase?
A loading protocol typically involves taking 20 grams per day for 5 to 7 days, split into four doses, before dropping to a maintenance dose. This saturates muscle stores faster than a consistent lower dose would.
It works. But it is not necessary. Research shows that taking 3 to 5 grams per day consistently produces the same level of muscle saturation within 3 to 4 weeks. The loading phase simply gets you there faster.
The drawback of loading is that some people experience gastrointestinal discomfort at 20 grams per day. A steady 3 gram daily dose eliminates that risk entirely while arriving at the same end point.
The truth about creatine and women.
Creatine is not a male supplement. Women have lower baseline creatine stores than men relative to muscle mass, which means the relative benefit of supplementation is actually larger.
Studies in female populations show the same performance improvements: increased strength output, faster recovery, improved body composition. There is no evidence that creatine causes masculinisation, hormonal disruption, or any gender-specific negative effect.
The water retention concern is also overstated. Initial intracellular water retention is temporary and occurs within muscle cells, not subcutaneously. Most people do not notice it visibly. Most who do see it as a positive sign that the compound is working.
Research also suggests creatine is particularly beneficial for women during hormonal transitions including the menstrual cycle, perimenopause and menopause, where muscle preservation and cognitive function become increasingly important.

Is creatine safe?
Creatine monohydrate is one of the most studied compounds in sports nutrition. Decades of research across thousands of participants have found no evidence of harm in healthy individuals at standard doses.
The kidney concern is a persistent myth with no clinical support. It originated from a misunderstanding of how creatinine, the metabolic byproduct of creatine, is measured in blood tests. Elevated creatinine in someone supplementing with creatine is expected and does not indicate kidney stress or damage.
Long-term studies of up to five years at doses of 3 to 5 grams per day show no adverse effects on kidney function, liver function, or any other measured biomarker in healthy adults.
If you have pre-existing kidney disease, consult your doctor before supplementing. For everyone else, the safety profile is as well-established as any compound in this space.
It measurably increases muscular strength in trained adults.
A 2017 meta-analysis in Sports Medicine pooled data from multiple randomised controlled trials and found statistically significant improvements in upper limb strength performance in the creatine groups versus placebo. The effect was consistent across age groups.
Your brain responds to creatine in ways most people never consider.
Human studies reviewed in Amino Acids (2011) showed improvements in working memory and intelligence test performance. Effects were strongest under sleep deprivation and sustained cognitive load, the exact conditions most training populations operate in regularly.
The female-specific research is among the most compelling in the field.
A 2021 review in Nutrients covering women across all life stages found benefits for muscular strength, power, bone health, body composition and cognitive function. Women tend to have lower baseline muscle creatine concentrations, meaning the relative benefit from supplementation is potentially greater.
The ISSN reviewed thirty years of data and reached one conclusion.
The International Society of Sports Nutrition position stand concluded that creatine monohydrate is safe, effective and well-tolerated at 3 to 5 grams daily for long-term use in healthy adults. No credible evidence of kidney or liver harm at these doses exists in the human literature.
